Low GI Foods and How the Index Actually Works
The glycaemic index was developed in Australia, at the University of Sydney, and it remains one of the more useful practical tools in nutrition — and one of the more frequently misused.
Useful, because it captures something calorie counting misses: two foods with identical carbohydrate content can produce very different blood glucose responses. Misused, because people treat the number as a verdict on whether a food is "good", which it isn't.
What the GI actually measures
The glycaemic index ranks carbohydrate foods from 0 to 100 by how much they raise blood glucose compared with pure glucose, tested gram-for-gram of available carbohydrate.

Australia has a certification program, so you'll see the Low GI Symbol on packaged foods here — a genuinely helpful shortcut, since GI must be measured in human trials rather than calculated from a label.
Why GI alone misleads you
This is the correction that makes the whole concept usable.
Watermelon has a GI of about 72 — "high". But a serve of watermelon is mostly water and contains very little carbohydrate, so its actual effect on blood glucose is small. GI describes the quality of the carbohydrate. It says nothing about how much is in a serve.
Glycaemic load combines both: GI multiplied by the grams of carbohydrate in a realistic serve, divided by 100. Under 10 is low, over 20 is high. It's the more honest number, and it explains why nobody develops a glucose problem from watermelon while plenty do from bread and rice.

Legumes deserve their own line: they're low GI, high fibre and high protein simultaneously, which is why they appear in nearly every guide on this site.
What actually changes a food's GI
The same ingredient can land anywhere on the scale depending on what's been done to it:
- Processing. The finer the grind, the faster the digestion. Steel-cut oats, rolled oats and instant oats are the same grain with very different responses.
- Cooking time. Al dente pasta has a meaningfully lower GI than the same pasta boiled soft.
- Ripeness. A green banana is much lower GI than a speckled one, as resistant starch converts to sugar.
- Cooling. Cooking and then cooling potato, rice or pasta forms resistant starch and lowers the GI — and it stays lower after reheating. Leftover rice genuinely behaves differently from fresh.
- Acid. Vinegar, lemon or a sourdough fermentation slows gastric emptying.
- Fat and protein alongside. The single biggest lever, and the reason the next section matters more than this list.
Eat meals, not foods
GI is measured on foods eaten alone, which is not how anyone eats. In practice the composition of the whole meal dominates.
Toast with jam and toast with eggs and avocado contain similar bread. They produce very different glucose curves, because protein, fat and fibre slow gastric emptying. Low GI does not mean healthy. Ice cream, chocolate and crisps are all low GI, because fat slows digestion. Fructose is low GI. A GI number tells you about the glucose response and nothing about whether a food is nutritious — use it to choose between carbohydrate foods, not to decide what belongs in your diet.

- People managing appetite, since lower GI meals tend to be more satisfying
- Endurance athletes timing carbohydrate around training
If you have diagnosed diabetes and take glucose-lowering medication, dietary changes should be discussed with your GP or an Accredited Practising Dietitian — improving your glucose response on a fixed medication dose can cause hypos.
Where to start
Don't memorise a table. Make three swaps: steel-cut or rolled oats instead of instant, basmati or brown rice instead of jasmine, and a legume added to one meal a day. Then apply the one rule that beats all of them — never eat a carbohydrate without protein, fat or fibre beside it.
